Step 1 : Exercise Ability Test
Open Keep, tap "Me" at the bottom, select "Athletic Ability," and then tap "Athletic Ability Test." Follow the prompts to complete the test, which consists of five sections: upper limbs, core, lower limbs, flexibility, and cardiorespiratory fitness. After completing the test, the system will automatically evaluate your results.
Take me for example, my test score is 86 points, my upper body and core strength are average, my lower body and flexibility are perfect, and my cardio and lungs are good.
Step 2 : Understand yourself based on the test.
1. Understand your weaknesses and strengths.
Then in my subsequent training, I should focus on strengthening my upper limbs and core strength, slightly strengthening my cardiopulmonary capacity, and maintaining my lower limbs and flexibility.
2. Clearly determine your fitness goals.
I am currently at a normal weight and my focus is on shaping or gaining muscle.
Step 3 : Find a training course that suits you according to your test level.
Based on my test results, the Keep app should categorize test results into five levels: average (generally), good (upper-middle), and excellent (superior). Correspondingly, there should also be lower-middle and lower results. Corresponding to the training difficulty in Keep, the following should correspond to the following: upper body and core training should be done with the K3 advanced course, cardio and lung training with the K4 course, and lower body and flexibility training with the K5 course.
Go back to the main page, click the "+" sign in the upper right corner to enter a new page, click "Filter" in the lower right corner of the page, and first find the upper limb and core area training courses that need to be strengthened. Because my test results are average, I choose K3 for the corresponding difficulty. I usually choose to exercise in the city or office without equipment, so I choose "No Equipment" for equipment and choose upper limbs first. Upper limbs include chest, shoulders, arms, and back, and core areas include abdomen, waist, etc. At present, there are no major problems with shoulders and arms. Overall shaping prioritizes large muscle groups. Click chest, back, abdomen, and waist. The system filters out courses suitable for you based on your needs.
Step 4 : Plan your own schedule for exercise.
1. Exercise several times a week.
Now I usually exercise six days a week and rest one day. Combined with my half marathon training plan, I schedule Monday as my rest day, so Tuesday through Sunday are all exercise days.
2. How long should each session be arranged?
Taking into account work, family, etc., the time available for keep is about half an hour a day.
3. Training sequence.
The upper body and core are the main focus of training, so a relatively high number of reps can be planned. Hips and legs should be trained once a week, primarily to maintain the strength required for the half marathon. Yoga stretching should also be performed once a week to maintain muscle flexibility.
Keep's bodyweight training sessions typically last about ten minutes. For half an hour, you can start by training a large muscle group, followed by a core workout. After long runs on the weekends, I mainly relax with a massage.
Training for such large muscle groups is primarily concentrated from Tuesday to Friday. Three of these days, the first part of the workout targets the chest, back, glutes, and legs, while the second part focuses on the core. One day of training focuses on full-body circuits and core training. Saturday is yoga, and Sunday is stretching and core training.
Step 5 : Draw out your weekly training schedule.
Step 6 : Execute and make continuous corrections to find a training method that suits you better.
